Meal Prep for Beginners: A Simple Five-Day Lunch Plan
A little cooking on Sunday can make weekday lunches much easier. The trick is to prepare a few ingredients that work together, then change how you serve them. This five-day plan uses chicken, chickpeas, quinoa, and roasted vegetables for bowls and a wrap, with two simple flavor variations to keep lunch interesting.
Designed for one adult, Monday through Friday, it includes a shopping list, beginner-friendly recipes, and a preparation schedule. You’ll refrigerate the first three lunches and freeze Thursday’s and Friday’s portions on Sunday.
Your Five-Day Lunch Plan
Every lunch gets a share of quinoa and roasted vegetables. Chicken supplies the protein for three days; chickpeas cover the other two.
| Day | Lunch | Storage after Sunday preparation |
|---|---|---|
| Monday | Lemon-herb chicken and quinoa bowl | Refrigerator |
| Tuesday | Smoky chickpea and roasted vegetable bowl | Refrigerator |
| Wednesday | Chicken and vegetable wrap, with quinoa on the side | Refrigerator; keep tortilla separate |
| Thursday | Lemon-herb chickpea and quinoa bowl | Freezer |
| Friday | Smoky chicken and roasted vegetable bowl | Freezer |
These are starting portions. Add fruit, bread, or another side if you usually need a larger lunch. For two people, double the ingredients and use additional baking trays so the vegetables have room to roast.
Shopping List
Check your cupboards before shopping—several ingredients may already be there.
Produce
- 1 large head of broccoli
- 2 bell peppers
- 3 medium carrots
- 2 lemons
Protein, Grains, and Bread
- 1 pound (450 g) boneless, skinless chicken breasts
- 1 can chickpeas, approximately 15 ounces (425 g)
- 1¼ cups dry quinoa
- 1 large flour tortilla, approximately 10 inches across
Pantry Ingredients
- 6 tablespoons olive oil
- 1 teaspoon Dijon mustard
- Dried oregano
- Garlic powder
- Smoked paprika
- Salt and black pepper
You’ll also need five shallow lunch containers, including two suitable for freezing, a saucepan, baking trays, and a food thermometer.
Prepare Four Simple Components
Allow about 75–90 minutes for your first session, including chopping, cooking, and packing. Read through the recipes first so you can cook the quinoa while the oven handles the vegetables and chicken.
1. Fluffy Quinoa
Rinse 1¼ cups dry quinoa in a fine-mesh strainer. Put it in a saucepan with the amount of water specified on the packet and a pinch of salt.
Bring to a boil, cover, and simmer according to the package directions, usually around 15 minutes. Remove from the heat, leave covered for 5 minutes, then fluff with a fork.
Expect approximately 3½–4 cups cooked quinoa. Divide the finished batch evenly among five lunches rather than worrying about an exact scoop size.
2. Roasted Vegetables
Heat the oven to 425°F (220°C).
Cut the broccoli into small florets, slice the peppers into strips, and cut the carrots into thin half-moons. Thin carrot pieces help everything cook at a similar pace.
Toss with:
- 2 tablespoons olive oil
- ½ teaspoon salt
- ¼ teaspoon black pepper
Spread across one large or two smaller baking trays. Roast for 25–35 minutes, turning halfway through, until tender with browned edges.
Crowded vegetables tend to steam. If yours are piled on top of one another, use another tray.
3. Lemon-Herb Chicken and Chickpeas
Rub the chicken with:
- 1 tablespoon olive oil
- 1 tablespoon lemon juice
- ½ teaspoon dried oregano
- ½ teaspoon garlic powder
- ¼ teaspoon salt
Place on a separate baking tray. Roast alongside the vegetables for approximately 20–30 minutes, depending on thickness, until a thermometer inserted into the thickest part reads 165°F (74°C). Rest briefly, slice, and divide into three equal portions.
Drain and rinse the chickpeas, then divide into two equal portions. Canned chickpeas are ready to use without additional cooking.
Prepare the vegetables before handling raw chicken, and wash your hands and clean utensils and surfaces afterward.
4. Lemon Dressing
Whisk together:
- 3 tablespoons olive oil
- 2 tablespoons lemon juice
- 1 teaspoon Dijon mustard
- ½ teaspoon dried oregano
- A pinch each of salt and pepper
Taste and adjust with a little more lemon juice if needed. Divide between the five lunches—about 1 tablespoon each.
For the smoky variation, sprinkle ¼ teaspoon smoked paprika into Tuesday’s chickpea portion and another ¼ teaspoon into Friday’s chicken portion. Stir through with the dressing.
Your Sunday Preparation Schedule
Weekly meal preparation becomes easier when tasks overlap.
- First 15–20 minutes: Heat the oven, rinse the quinoa, and chop the vegetables. Start the quinoa and put the vegetables in the oven.
- Next 10 minutes: Season the chicken and place it on its own tray in the oven. Clean up after handling it.
- While everything cooks: Drain the chickpeas, whisk the dressing, and label containers Monday through Friday.
- As ingredients finish: Check the vegetables, fluff the quinoa, and check the chicken’s temperature.
- Pack and chill promptly: Divide the food into shallow containers and refrigerate. Once chilled, move Thursday’s and Friday’s containers to the freezer that same Sunday.
Keep the tortilla in its original packaging, following its storage instructions.
How to Assemble Each Lunch
For the four bowls, combine one-fifth of the quinoa and vegetables with the assigned chicken or chickpea portion and dressing.
Pack Wednesday’s ingredients in a container too. On Wednesday morning, put the chicken and about half that day’s vegetables into the tortilla, using a slotted spoon if there is excess dressing. Fold in the sides and roll tightly. Eat the quinoa and remaining vegetables alongside it.
This small change in format adds variety without another recipe or shopping trip.
Store, Thaw, and Reheat Safely
The USDA’s guidance on storing and reheating leftovers recommends using refrigerated leftovers within 3–4 days. Freezing the final two lunches on preparation day avoids stretching Sunday’s cooking through Friday in the refrigerator.
- Chill promptly: Use shallow containers and refrigerate within two hours of cooking, or one hour above 90°F (32°C). You can refrigerate hot food; don’t wait for it to reach room temperature.
- Keep temperatures low: Set the refrigerator to 40°F (4°C) or below and the freezer to 0°F (−18°C) or below.
- Thaw in the refrigerator: Move Thursday’s lunch there on Wednesday evening and Friday’s on Thursday evening. Never thaw them on the counter.
- Reheat thoroughly: Microwave in a suitable container with a vented cover, adding a splash of water to the quinoa. Stir halfway through, allow a brief standing time, and check several spots reach 165°F (74°C). Reheat longer if needed.
For travel, pack chilled lunches in an insulated bag with two frozen cold packs. Refrigerate on arrival when possible. Wednesday’s wrap can be eaten cold when the ingredients have been properly cooked, chilled, and kept cold.
Make the Next Week Easier
After trying this plan, note which portions suited your appetite and which lunch you enjoyed most. Those observations are more useful than preparing a bigger batch immediately.
For your next round of lunch meal prep, change just one ingredient: swap broccoli for cauliflower, use a different canned bean, or replace quinoa with another grain cooked according to its packet. Keep the same preparation rhythm and freezing schedule.
Meal prep for beginners works best when the routine feels manageable. A short shopping list, a few shared ingredients, and lunches labeled by day give you a useful place to start.
